Caffeine and Exercise: What the Sports Science Actually Shows

If you stripped the sports-supplement world back to ingredients with genuinely deep evidence behind them, caffeine would be one of the last few standing. It is among the most studied ergogenic (performance-supporting) substances in sports science, with decades of trials across endurance, strength and skill-based exercise.
What the ISSN position stand says
The International Society of Sports Nutrition (ISSN) published an updated position stand on caffeine and exercise performance in 2021, summarising hundreds of studies. Its headline conclusions: caffeine consistently supports exercise performance when taken in doses of roughly 3–6 mg per kilogram of body weight, benefits appear across aerobic endurance and, to a smaller degree, muscular endurance and power, and individual responses vary — genetics, habitual intake and sleep all shape how much any one person notices.
The ISSN also specifically notes that alternative delivery formats, including caffeinated chewing gum, can support performance, with the gum's faster absorption making it interesting for situations where timing is tight — like between a warm-up and a start line.
Why researchers like gum for athletes
A 2022 systematic review and meta-analysis of caffeinated chewing gum and exercise performance concluded that gum showed a positive effect on performance measures, particularly in aerobic exercise, and highlighted the practical advantage that gum can be taken much closer to exercise thanks to buccal (through-the-mouth) absorption. Putting the doses in context
For a 70kg adult, the research range of 3–6 mg/kg works out to roughly 210–420mg of caffeine — a sports-lab dose, not an everyday one, and at the top end it collides with the general safety guidance of about 400mg per day for healthy adults (see How Much Caffeine Per Day Is Safe?). Sensible ways to use caffeine around training
The literature supports a few practical habits. Time it close: with gum, 5–10 minutes before your session is workable because of the faster onset. Start low: individual sensitivity varies widely, so begin with the smallest dose that does something for you. Mind the clock: caffeine's half-life of roughly five hours means late-evening training doses can intrude on sleep — and sleep is the bigger performance lever. Skip it when it is not appropriate: caffeine is not recommended for people who are pregnant or breastfeeding, under 18, or advised against it by their doctor.
